“6 Essential Meal Prep Tools That Save Time & Money” by Jamel White


Before I get started, I’d like to confess something: I’ve been slacking on my meal prep lately. That’s just not cool, considering I started off the year laser focused and set an ambitious but achievable goal of following the Warrior 20 meal plan for 5 month.
 It's now 3 month in, with April and May right around the corner. The necessity of meal planning and preparation is key especially with us expecting a new addition to the family in May. Needless to say, schedules are about to get turned upside down, sleep patterns are about to be disrupted and life is literally about to happen. So meal preparation is needed now more than ever.
Billy Reuter (co-owner of TFW Hicksville) is always talking about "Kaizen". Kaizen means continuous improvement. It is a long-term approach to work that systematically seeks to achieve small, incremental changes in processes in order to improve efficiency and quality. This is exactly what meal preparation will contribute to your workout regimen. This small changes yield large returns in the gym as well as in your life when it comes to managing your time. 
If you have never taken part in a meal prep schedule, there are a few things you will need and will need to know before you begin. Actually there are 6 things to be exact! 
1. Prep Day: Set a Prep Day - I like to use Monday as my meal prep day. So "Meal Prep Monday" is the day I get all my meal prep done and it's a family affair. We all jump in the kitchen and get it done together as a team. Some Monday's my beautiful wife takes it upon herself to get a jumpstart to the prep and everything is done or almost done by the time I get home. She's amazing and I can't thank her enough for all she do. 
2. Never Shop On "E": Eat a good breakfast or lunch (never grocery shop on an empty stomach. You will purchase more then you need and most of it will go to waste), sit down and write a shopping list and hit the supermarket. A good rule of thumb for shopping in the supermarket is stick to the outskirts of the supermarket. This is where you will find all the live foods you will need to make the most out of your meal prep and your gains in and out of the gym. Only go in the aisles if you need something specific from the aisles like Brown Rice, Beans or Olive Oil. Pay close attention to stay away from highly processed foods, especially those packed with high fructose corn syrup. 
3. Crockpot/ Slow Cooker: Our crockpot has single handedly saved us hours in the kitchen. Especially during winter months when stews and soups are in season. I eat a lot of brown rice and lentil soup so it's a no brainer. Also you can throw sweet potatoes in this puppy and let the magic happen. This is a good tool to have at your disposal when you're trolling the Internet for the perfect "one pot meal". Just make sure it's "tailored" to your macros so that one pot doesn't wreck your gains. You can throw in things like chuck roasts and whole chickens, lean cuts of chicken and beef or even a bunch of beans and veggies. No matter if you're making stews, soups, chilis or just cooking 10 pounds of chicken breast or a big pot of brown rice the crockpot will get the job done. For those of you that like to plan everything down to your cheat day. You can even make delicious desserts in the crockpot like cheesecake, brownies and apple pie. If you don't have this tool in your kitchen I suggest you get on ASAP!
4. Food Storage Containers and Refrigerator Space: Its one thing to have the ability to cook several pounds of food but it's a whole other animal storing it. You not only have to have the storage containers, but you have to have the refrigerator space as well. This is where planning ahead is critical. This is where Ziplock Freezer Bags, Tupperware and Mason Jars come in handy. There is nothing more frustrating than celebrating the completion of your meal prep only to realize that you don't have enough storage for it all. I recommend getting a set with varying sizes. My smoothie fruits go into gallon-sized Ziplock Freezer Bags. My individual meals goes into large 4 cup containers and my snacks go into 1 cup containers. My refrigerator is rearranged prior to prep, which serves 2 purposes, 1. To ensure any old foods are discarded which frees up much needed space and 2. To ensure all free space is used effectively. 
5. Food Scale, Measuring Cups and Measuring Spoons: If you are like me and are following a meal plan, you know the importance of developing an awareness of how much you’re eating rather than simply eyeballing your portions and praying to the gym gods for gains. A good food scale and set of measuring cups and spoons will allow you to quickly get a handle on how much you're eating at one sitting. It's important for each of your meals to hit you macros and this is a fail proof way to loose unwanted fat and gain much needed and desired muscle. This is also a fail proof way to get shredded for beach season. Staying on top of your macros ensures you have more consistent portions, more consistent food intake, and more consistent results!
6. Meal Cooler/ Lunch Bag: we all have demanding schedules and most people are on the go more than ever!!! Having a dependable meal cooler is a great way to carry your meals to work so you don't get caught up during the 1 o'clock hour with stomach rumbling and find yourself raiding the vending machine in the break room at work. It's hard enough to stick to a meal plan so do yourself and your gains a favor and have your meals packed and ready to reheat at a moments notice. This will ensure you make healthy choices and stay far away from the fast foods that will sabotage all of your progress.

#MindsetMonday : Are You Planning for the Future or for the Present?


This is the beginning of week 2 in March. Everyone was ready to rock and roll this morning in the 5:30AM class. Remember the lesson for today... Are you making decisions based on where you are today, or on where you want to be tomorrow? 

Many of us have a "circumstance" way of thinking. You know that recurring statement "if I lose 10 pounds then I will fell better and then I'll start working out..." Many people are planning for now and not for the future. What you need now will set you behind the eight ball in the future. 

If you are working out 4 days a week now do you think that same routine will help you be successful in the future? You have to plan ahead.. Your routine should become more challenging as you become stronger and build up more stamina. Also your diet should change to off set the calories you are burning during your workouts as well as the amount of protein, carbs and fats you are taking in should change to help you build muscle and loose fat. 

We have always heard the saying, "if you fail to plan, you plan to fail." This is true when it comes to fitness. You should have the following 3 things: 

 1 You need a clear vision of where you want to be.

2 You need a clear idea of what it’s going to take for you to get there.

3 You need the courage to commit your money, time, and energy to those people and things that will get you to where you want to be even when the uncertainty of it all seems scary.

I get it change is HARD. Going into uncharted waters is scary. But if you have the right plan and direction you can get to your destination. 

Here's my challenge for you: 

1. Write down your goals on an index card

2. Put some kind of action towards that goal TODAY! Don't wait for circumstances to be perfect. 

3. Tell someone you trust about your goal or write a post about it daily on Facebook, your blog, Instagram etc. This will keep you accountable and your friends will hold you to your goals. 

4. Read your index card with your goal on it first thing in the morning and right before going to bed at night...

Mindset Monday: Seeing Is Believing 

Have you heard of the term "Seeing Is Believing?" I'm sure you have. Well that term applies to many things but when you apply it to health and fitness it takes on a whole new meaning. Believe it or not most people don't believe they can achieve a goal unless they see someone achieve it before them. 

This was true in the past and it is still true today. Take the 4 minute mile for example. Most people thought that it was impossible to break through the 4 minute mark on a mile run but once Roger Bannister did it in 1954 by running a mile in 3:59.4 seconds others went on to accomplish this once seemingly unattainable goal. 16 other runners in fact did it within 3 years of Roger. 

What changed in those 3 years? The simple answer to that question is the runners mindset. Once they saw Roger do it this goal became real and tangible. What goals do you have that people around you are accomplishing? Are you using their accomplishments as motivation? Better yet are you engaging them to find out what they are doing to reach their goals and how they approach them?

Bottom line we are all in this together. If we work with each other we can accomplish the seemingly impossible. All it takes is being around the right type of people with the right mindset to help give you the boost you need to do the things you never saw yourself doing alone.

Mindset Monday: Developing Your Inner Circle


People say "misery loves company", what people fail to tell you is successful people attract other successful people to them. The exact polar opposite of the former statement. A good example of this is the couple who decide to reside together, become comfortable and end up going from physically fit to overweight.

In my line of business I have see this scenario play out time and time again, to the point that they each look at one another with the burning question, how did we get here? This is because you are the sum total of those you spend the most time with.

There's a saying, "show me your 5 closest friends and I'll show you where your life is heading". This statement happens to be true! Life is like a play and the show must go on... The front row at shows, concerts, ect. is usually reserved for VIPs.

You have to use that same philosophy in your life. The front row of your life should be reserved for people that build you up, not break you down. This holds true for health and fitness as well as. Surround yourself with people who will support you and your fitness journey, your decision to become a better version of yourself and people who take action instead of just talking about what they want to do.

4 things you should look for when developing your inner circle:
1. Compatibility - Look for people that are into the same things that you are into. Who are operating on the same wavelength that you are. Example: if you want to be a more positive person hang around positive people.

2. Experience - Look for someone who has done what you are doing and has done it successfully. When it comes to fitness this person would be your fitness coach or personal trainer. He or she will be able to lead you through the pitfalls and setbacks that come with changing your unhealthy lifestyle for a healthy one.

3. Like Values - John Maxwell stated that "values are the soul/ the energy that get you there...". The word there simply means to your goal. Whatever that goal is you have to find people that operate from the same or a similar set of values that you operate from. This will ensure that you are not engaging in any transactions that do not benefit all whom it affects. You have to look for people who fully understand that no wealth or position can long endure unless built upon truth and justice.

4. Loyalty - Look for someone who cares for you enough to tell you the truth even if telling you the truth will hurt. This person will not only tell you the truth but will also be loyal enough to stay in the trenches with you until the battle is won. The more you fight for the same goals together the stronger your bond will become. This is why coaches and athletes, trainers and clients and training partners all have strong bonds, life changing bonds when both let down their guards and truly try to help each other become better.

Go from a "me" to a "we" way of thinking and you will succeed. Ask yourself daily how you can make your inner circle better and while striving to make them better you will realize that by making them better you become better. When your whole inner circle is operating with this philosophy, you all become better and more successful together. Now get out there and analyze who should be siting in your front row....

Mindset Monday: Limiting Beliefs 


 We have all heard the saying, "You are what you eat". But how many of you have heard the saying, "You are what you think"? 

The truth of the matter is, you are the summation of your thoughts. Consider these seemingly benign statements that we say to ourselves on a daily basis:

 “I can’t tell the truth because I may get judged…”

 “I don’t want to get close to this person lest my heart gets broken…”

 “I don’t want to ask for what I want because, what if I get rejected?”

 “I can’t trust people because I’ve been betrayed before…”

 “I can’t pursue my dreams because I don’t know what I’d do if I fail…”

 “I can’t do X because of Y…”

 “I can’t do A because of B…”

Let's take a closer look at one of these statements. "I can't pursue my dreams because I don't know what I'd do if I fail". The truth of the matter is failure is an illusion.

If your dream is to get into Harvard and you don't get accepted. You didn't fail because nothing in your life changed. Before you applied for Harvard you weren't a Harvard student and afterwards you aren't a Harvard student.

The truth is you know how to NOT be a Harvard student better than you know how to be one. All of your life you weren't a Harvard student. And that life was good enough to get you to the position that you could apply to that particular school.

We tend to let fear stop us from achieving our goals because we don't want to fail but failure is just a stepping stone towards success.

If you believe that you can you will! Your belief in your goals have to be so finite that you can reach out in touch it, or you can see yourself with that possession or in that ideal body. That desire to have your goal must be a burning desire backed by faith, that it will materialize in your life.

My challenge to you is, write down your goal(s) on an index card. Carry that card with you daily and read it at least 3 times a day. Also Act As If you have achieved your goal already. The moment you start Acting As If, you have achieved your goal that's the moment you will start subconsciously taking steps towards your goal.

7 In home workouts to burn fat



For use when you are stuck at home and get get to the gym!

We know it can be hard sometimes to make it to the gym. Schedules change, things come up, you have to work late. We get it! 


That's why our coaches over at Training for Warriors Hicksville Have come up with 7 workouts you can do in your home or office that will take no time at all and leave you with a nice fat burning, muscle building sweat!


Some general points:

  • Each workout is only about 10-20 minutes long
  • You only need your body! (no equipment needed)
  • You will be counting “reps” during the movement (for the most part) and looking at your watch during the rest periods to keep yourself honest. Just make sure you move fro one exercise to the next with little or no rest until the small break period!
  • You can do these exercises at any point of the day
  • Try to vary your workouts (don’t do the same workout over and over again)
  • You may even consider doing 2 home workouts per day split with at least 6 hours apart (exception: don’t do a home workout if you’ve come to boot camp that day)t
  • Believe in yourself!

Warm-Up:

Always warm-up with the following routine:
20 seconds of running in place
20 seconds of running in place “butt-kicks”
20 seconds of hands behind head “high-knees”
20 seconds of fake “jump-rope”
10 arm circles to the front
10 arm circles to the back
10 leg swings each leg (forward and backward and side to side)
REPEAT ONCE MORE

Workout #1 – The Dirty 30

  • 30 Push-ups (rest if you need to but get it done)
  • 30 alternating reverse lunges with hands on head (15 for each leg)
  • 30 squat jumps
  • 30 straight leg raises
rest for 1 minute then repeat 2 more times!

Workout #2 – Up The Ladder, Down The Ladder

  • 5 Close Grip Push-ups
  • 10 Mountain Climbers
  • 15 Reverse Crunches
  • 20 Bicycles
  • 25 Toe Touches
  • 30 Squats
  • 35 fake jump ropes
  • 40 alternating forward lunges with hands behind head (20 each side) then go in reverse back to 35,30,25 etc.
Rest 90 seconds when you have gone up and down the ladder, then repeat one more time!

Workout #3 – Tummy Toner

  • 15 full sit ups
  • 20 toe touches
  • 25 straight leg raises
  • 30 bicycles
  • 45 seconds in planks position (just get on your forearms and hold your body tummy tight for 45 seconds
Rest 30 seconds and repeat 3 more times!

Note: Please don’t do this home workout every single time! The name sounds tempting but you’re going to burn more fat with full body exercises and our general boot camp workouts! You can’t do a million sit ups a day and expect a lean, body-fat “free” midsection without full body resistance training workouts and smart eating. I put this workout in because there is nothing wrong with having a workout dedicated to a problem area but don’t fall into the trap of only doing ab stuff and expecting a new body! The 3am infomercial promise is NOT what we are about! We are about hard work, commitment, science, patience, failing forward and believing in yourself!

Workout #4 – Double Time

  • 10 Burpees
  • 20 Front to Back Jump Squats (jump and squat to the front, then backwards)
  • 40 – Ab Windshield Wipers (20 each side)
Rest one minute then repeat 4 more times!

Workout #5 – Why Did I Choose This One!

  • 10 Squats
  • 10 Right leg reverse lunges
  • 10 Right leg forward lunges
  • 10 Left leg reverse lunges
  • 10 left leg forward lunges
  • 10 Burpees
  • 10 “up, up, down, down” push-ups
Rest 1 minute, then repeat 3 more times!

Workout #6 - Outside Workout

If you’re gonna be outside in a park, this one is perfect!

20 seconds of all out “someone is chasing me and he looks mean” running immediately followed by 10 squats with hands behind hand and finishing with 10 push ups.

You rest 40 seconds then you repeat 6 more times for a total of 7 “all-out” sprints.

Workout # 7 – Cardio Equipment Workout -“The 20 Minute Solution”


If some of you still have your chain gym membership and you use the cardio machines or you have an elliptical or treadmill at home, or if you are visiting a hotel, here is a good workout to do that is way more effective than “steady-state cardio” and it’s faster. This can be done any piece of equipment.

Note: Level 1-10 is a “perceived level of difficulty” meaning level 1 is super easy for YOU, level 4-6 is moderate and level 10 is your absolute limit.

This is not “what the treadmill or elliptical speed or level is or says” – this is what YOU perceive to be tough for YOUR BODY.

Person A might think that a level 5 for her is running at a speed of 6.7 on the treadmill while person B that is out of shape might think that level 5 for her is simply walking.

Min 0-2 – level 5 (for you)
Min 2-3 – level 6
Min 3-4 – level 7
Min 4-5 – level 8
Min 5-6 – level 9
Min 6-7 – level 6
Min 7-8 – level 7
Min 8-9 – level 8
Min 9-10 – level 9
Min 10-11 – level 6
Min 11-12 – level 7
Min 12-13 – level 8
Min 13-14 – level 9
Min 14-15 – level 6
Min 15-16 – level 7
Min 16-17 – level 8
Min 17-18 – level 9
Min 18-19 – level 10 * this is the all out minute
Min 19-20 – cool down back at level 5
